Cardiac coherence 365: the complete protocol

The mechanism, the exact rhythm, the three key moments of the day and the mistakes that cancel the effect.

What it actually is

Heart rate variability is the variation in the interval between two beats. Counter-intuitively, a healthy heart does not beat like a metronome: it speeds up on the in-breath and slows on the out-breath. This is respiratory sinus arrhythmia.

Cardiac coherence is the state in which that variation becomes regular, wide and synchronised with the breath. You reach it by breathing at a very precise rate, around six cycles per minute, which is the resonant frequency of the cardiovascular system.

At that rate, the baroreflex falls into phase with the breath, the amplitude of the variability is at its maximum, and vagal tone rises. The effect is measurable within three to five minutes.

What it produces

  • Lower cortisol and reduced stress reactivity.
  • Improved working memory and executive control performance.
  • A shorter return to calm after a stress spike.
  • Over time, documented improvements in anxiety, sleep and blood pressure.

This is not relaxation. It is a reset of the autonomic nervous system, which is exactly what you need before a block of work.

The 365 protocol

3 times a day, 6 breaths per minute, 5 minutes.

One cycle is five seconds in and five seconds out, so ten seconds, so six cycles per minute. Thirty cycles in five minutes.

Precise execution

  1. Seated, back straight, feet on the floor, shoulders loose. Neither lying down, which is too passive, nor slumped.
  2. Breathe in through the nose, five seconds, filling the belly first, then the ribs. Not the shoulders.
  3. Breathe out for five seconds, through the nose or slightly parted lips, soft, without forcing.
  4. No pause between phases: the movement is continuous, like a wave.
  5. Soft gaze, fixed on a point, or eyes closed.

The three key moments

Moment What you are after
On waking Cut the morning cortisol peak and set the day
Before lunch, or before a demanding block Effect lasting around four hours
Late afternoon, 5 or 6 pm Discharge the day and prepare for sleep

The effect of one session lasts about four hours. Hence three sessions: together they cover the day.

The five mistakes that cancel the effect

1. Breathing too deeply. This is not a deep breath, it is a regular one. Too much air causes hypocapnia, a drop in carbon dioxide, which makes you dizzy and does precisely the opposite of what you want.

2. Forcing the rhythm. If five-five is uncomfortable, start at four-six, short in, long out: a long out-breath is even more parasympathetic.

3. Stopping at two minutes. The physiological effect settles between the third and fourth minute. A two-minute session is a wasted session.

4. Practising only when things go badly. The 365 is baseline training, not a fire extinguisher. Practised daily, it moves your baseline.

5. Looking at a screen during the session. The visual signal maintains arousal. Fixed point or eyes closed.

The short emergency version

No five minutes available? Ninety seconds of four-six is enough to bring down an acute stress spike. It is not equivalent, but it is far better than nothing.

Tool

The site's cardiac coherence guide walks you through it visually: a sphere expanding and contracting at the exact rate, with a timer and a choice of ratio. Use it for the first two weeks, then drop it. The goal is for the rhythm to become internal and available anywhere, including with your eyes open in a meeting.

The 365 breathing cycle, and what it triggers

  1. 1In-breath, 5 sThe belly fills first, then the ribs. The heart speeds up slightly.
  2. 2Turn with no pauseNo holding: the movement stays continuous, like a wave.
  3. 3Out-breath, 5 sSoft, without forcing. The heart slows, vagal tone rises.
  4. 4Repeat, 30 cyclesThe effect settles between minutes 3 and 4, and lasts about 4 hours.

Six cycles per minute is the resonant frequency of the cardiovascular system. It is a physiological setting, not a convention.

Exercises2

Understanding produces no change. These exercises are what makes the difference: each one has a measurable success criterion.

Your first 365 session

Measure the effect of a full session on yourself, before and after.

Equipment : The site's cardiac coherence guide, or a timer.

  1. 1.Before you start, note your tension level out of 10.
  2. 2.Seated, back straight, feet on the floor. Five minutes at the five-five rhythm.
  3. 3.Do not try to breathe deeply: try to breathe regularly.
  4. 4.At the end, note your tension level out of 10 again.

Success looks like : A drop of at least two points on the tension scale.

The classic mistake : Breathing too widely, which causes dizziness and leads you to conclude the technique does not work. Reduce the amplitude, keep the rhythm.

Going further : Move to the four-six ratio if five-five is still uncomfortable after three sessions.

Seven days of 365

Turn the effect from momentary relief into a shift in baseline.

  1. 1.Set three daily reminders: on waking, before noon, around 5 pm.
  2. 2.Hold seven days without exception. On busy days, do the three-minute version rather than skipping.
  3. 3.Each evening, log your average tension level for the day in the focus journal.
  4. 4.On day seven, compare the average of the first three days with that of the last three.

Success looks like : A drop of at least one point in average tension, and twenty-one sessions completed out of twenty-one.

The classic mistake : Only practising on bad days. This is baseline training: regularity, not intensity, is what moves the line.
